What to Do After a Missed Week

A missed week is a calendar problem. The next session should be one you can finish, not a punishment for the days you lost.

Missing training is ordinary. Work, illness, travel, and a week that was too ambitious all do it. The mistake is treating every gap as the same event, then either quitting or trying to repay the days in one brutal session.

One missed session

Do the session you missed the next time you train. If the week was upper, lower, upper, lower, and you missed the second lower day, the next visit is that lower day. It is not another upper day because the bench is free and your legs feel convenient.

If the week only had two days and you kept one of them, you still trained. Training twice a week is built for that. Do not add a third session to "catch up" unless that third day was already free and you want it. A catch-up day you resent becomes the next week you miss.

Write down what you did, including the miss. A blank week in a notebook looks like nothing happened. A line that says the session moved to Thursday is a record you can use.

A whole week off

Come back to the same exercises. Do not restart a programme from week one because seven days passed, and do not invent a new split to mark a fresh start. The plan you already know is the one you can judge.

Reduce the first session back. Fewer sets, or a slightly lighter load, on the main exercise. The next-session check can say repeat. Repeating after a gap is a sensible result. Adding weight on the first day back, because you feel guilty, is how the second week disappears as well.

Keep the session short enough that you finish it. If your normal day needed seventy minutes and you only have forty, do the main pattern, one press or pull, and leave. The week builder will not scold you for choosing fewer days. If the old plan needed five visits and this month has three, change the plan to three. How to choose a training split starts from the days you can protect now.

Longer than a week

A fortnight or more away is still the same exercises, with less ambition. The first sessions are for remembering the setup. They are not a test of what you used to lift. Some soreness is ordinary when you return. Pain in a joint, pain that is sharp, or a session that leaves you unwell is a reason to reduce the work or stop and get it checked. This article cannot tell those apart for you.

The session review after the first visit is the check. If it says reduce or stop, believe it. Passing a session you did not tolerate is not commitment.

Do not use the scale, a photo from before the gap, or someone else's week as the score. How to track progress beyond the scale is the longer version of that. One missed block does not erase the sessions you already did.

What does not help

Doubling the next workout does not give you the missed week back. It gives you a session you recover from badly.

A new programme, a new gym playlist, and a promise that this time will be different are not a plan. The plan is the next session, written down, at a size you will attend.

Waiting until Monday, or until the first of the month, to restart is how a missed week becomes a missed month. The next day you can train is the restart.

The check

You can pass this when you can say all of these without turning it into a speech:

  • Whether you missed a session, a week, or longer.
  • Which session you will do next, and why it is not a punishment.
  • What you will make easier: sets, load, or the number of days.
  • What you will not add to make up the time.

Online coaching is for people whose weeks keep losing the same day. The useful part is changing the plan to the week you have, then reviewing it. A guide can tell you the shape. It cannot see which day actually fell off.
